How to Reset Your Body Clock and Wake Up Early (Without Fighting Your Alarm)

In short: you are not lazy. Your body clock runs on light, and in a modern day it drifts later and later. Reset it with three moves: morning light, a replacement for the sun on dark mornings, and a darker evening.

The idea: a clock in the wrong time zone

Inside your head there is a master clock. Scientists call it your circadian rhythm. It runs on a roughly 24-hour cycle and decides when you feel sleepy, when you feel alert, and when your energy battery starts charging.

It does not read your alarm. It reads light. Dim rooms all morning and bright screens late at night send it the wrong signals, so it slowly drifts later. Your alarm says 6 a.m. Your body says 1 a.m.

When an alarm pulls you out of sleep during your body's night, you get what researchers call sleep inertia. Call it the fog. It is not a character flaw. It is a machine started at the wrong time.

There is one more piece. If you wake at six on weekdays and at nine on weekends, your body flies three time zones west every Saturday and back every Monday. Researchers call it social jet lag.

Three moves to reset the clock

  1. Morning light. Within the first hour after waking, get outdoor light into your eyes. A few minutes on a bright day, a bit longer when it is cloudy. Even cloudy outdoor light is many times brighter than your indoor lights. It is the starting gun for your body clock, and it also sets tonight's bedtime.
  2. When it is still dark outside. A sunrise alarm clock slowly fills the room with light over 20 to 40 minutes before wake-up time. In manual terms, it is the replacement part for the sun. Put your phone and any regular alarm across the room so the snooze negotiation ends before it starts.
  3. Protect the night. About an hour before bed, swap bright overhead lights for a warm, dim lamp and put the phone away or on night mode. Move your schedule slowly: 15 minutes earlier every few days.
